  • Smith Machine Squats (Tips & Tricks for Beginner’s)

Last updated on January 23, 2025

This is an article all about smith machine squats and why I am not the biggest fan of this exercise on the smith machine, however, I understand that starting out on a new weight lifting program, you need to know where to start before heavy training on barbell squats. The purpose for writing this article is for you to get a starting point and a foundation on squatting properly before heavy barbell squats.

Smith Machine Squats

With that said, I want all of my readers to understand that even though if you are advanced in your lifting, it's good to educate yourself on how other people cannot start out squatting super deep like you due to body mechanics and ergonomics.

The importance of body mechanics matters to keeping your spine healthy. What does all of this mean for you? Should you start out squatting super deep?

The short answer is no. Especially if you are new. You can hurt your knees. You need to stimulate the muscle starting out. You need to understand ergonomics before I get to the tips and tricks to smith machine squats.

What is Ergonomics? And Why Does it Matter?

First and foremost, I want you to think about these terms:

  • Analyze (movement)
  • Optimize (movement)

In order to...

  • Maximize (performance)
  • Minimize (injury)

This is not like exercise kinesiology where I covered planes of movement, this is about enhancing exercise performance (in this case your squat form.)

Ergonomics in the context of fitness ensures that exercise technique gives you the proper comfort so you maximize performance and efficiency while minimizing the chance of injury. [R]

This matters because you will encounter people who critique your squat form. Unless the guy is a certified personal trainer, you need to listen to YOUR BODY.

When comparing Smith machine squats to free weight barbell squats, it's important to note the engagement of stabilizer muscles. Stabilizer muscles, such as the core and calves, are engaged to a much lesser extent during Smith machine squats due to the fixed movement path of the machine.

This reduced engagement limits the need for balance and stabilization, leading to less overall activation compared to free weight squats.

Why You Need to Listen to Your Body & Limitations

Everyone has their own limitations. I want all you potential power lifters to listen up, I get these power lifters critiquing form to my clients and then they ask me if they are doing it wrong.

LISTEN to me very FUCKING carefully… Power lifters are lifting based on higher weight and three sets, particularly squat, bench and deadlift.

Incorporating free weight barbell squats into your routine can significantly enhance muscle engagement and core stability, complementing the exercises performed on the smith machine.

That means if you are a power lifter that has been guilty of critiquing form, honestly, leave your thoughts about what you think is correct form at home because not everyone is on your goddamn fitness level for lifting.

No hate so don't misinterpret me, I have friends that do power lifting, just understand that ergonomics matters and your safety to squatting properly MATTERS.

With that said, understand that power lifting is not at all for beginner's. I want this article to be an introduction on how to properly squat (in general) before you start increasing intensity.

What is a Smith Machine Squat?

A Smith machine squat is a type of squat exercise that utilizes a Smith machine, a versatile piece of gym equipment designed to provide a safe and controlled squatting motion.

The Smith machine features a barbell fixed within a set of rails, allowing it to move vertically while eliminating the need for balance and stability.

This setup makes the Smith machine squat an excellent choice for beginners or those who struggle with maintaining balance during free weight squats.

By guiding the barbell along a fixed path, the Smith machine helps users focus on their form and technique, making it easier to learn the basics of squatting without the added challenge of stabilizing the weight.

Benefits of Smith Machine Squats

Attractive Body

Smith machine squats offer several notable benefits that can enhance your workout routine:

  • Increased Muscle Isolation: The fixed bar path of the Smith machine allows for greater muscle isolation, making it easier to target specific muscle groups. This can be particularly beneficial for those looking to focus on their quadriceps, glutes, and hamstrings.

  • Reduced Risk of Injury: The controlled environment provided by the Smith machine reduces the risk of injury. The machine’s design helps maintain proper form and technique, which is crucial for preventing strains and sprains.

  • Increased Weight Lifting Capacity: The stability offered by the Smith machine allows for heavier weights to be lifted safely. This makes it an ideal tool for those aiming to increase their strength and muscle mass.

  • Improved Form: The Smith machine helps maintain proper form and technique throughout the exercise. This not only reduces the risk of injury but also improves overall performance by ensuring that the correct muscles are engaged.

Muscles Worked by Smith Machine Squats

Smith machine squats are a comprehensive lower body exercise that targets several key muscle groups:

  • Quadriceps: The quadriceps are the primary movers in a Smith machine squat, responsible for extending the knee joint. This muscle group is heavily engaged throughout the movement.

  • Glutes: The glutes play a significant role in the Smith machine squat, helping to extend the hip joint and maintain proper form. Strong glutes are essential for overall lower body strength and stability.

  • Hamstrings: The hamstrings act as secondary movers in the Smith machine squat, assisting in knee flexion and helping to stabilize the movement.

  • Core Muscles: The core muscles, including the abs and lower back, are engaged to maintain proper form and stability during the squat. A strong core is crucial for preventing injury and ensuring effective muscle engagement.

Smith Machine Squats (Proper Form)

Here's what I want you to consider prior to doing any type of squat under the barbell and do not over look any step.

The purpose for the warm-up is to prepare you for the lift. You cannot jump in to squatting right away. That's not smart. You can easily hurt yourself and even hurt your knees without paying attention.

  1. Grip the bar slightly wider than shoulder-width apart
  2. Lift the bar off the safety hooks
  3. Take a small step forward so your feet are slightly ahead of the bar, but not directly underneath
  4. Engage your core and chest and eyes up as you squat down
  5. Push your hips back like you are sitting in a chair
  6. Breathe through the movement
  7. Allow your knees to bend and track over your toes
  8. Lower until your quads are parallel to the floor or as far as your mobility allows it to go

Now do you see why you should listen to your body? It's because not everyone has the same body mechanics. This is why I always silence people who come across my podcast and you hear me yell, not just on this exercise but the incline bench.

The reason for me losing my fucking shooter marble is half of you do not understand personal training, and how I had to correct my clients form from squatting too deep and they always said, "My knee joint hurts."

With that said, I want to end this on a positive note... This exercise on the smith machine is an excellent exercise for overall leg strength (but it has one down side, I'll get to that soon.)

Variations of the Smith Machine Squat

You can use a hack squat machine in place of smith machine squats

There are several variations of the Smith machine squat that can add variety to your workout and target different muscle groups:

  • Smith Machine Split Squat: This variation involves performing a squat with one leg, which helps to target the quadriceps and glutes more intensely. It also improves balance and unilateral strength.

  • Hack Squat: In this variation, the barbell is positioned behind the legs, which shifts the focus to the quadriceps and glutes. The hack squat can be a great alternative to traditional squats for those looking to change up their routine.

  • Sumo Squat: The sumo squat involves a wider stance, which targets the adductor muscles in addition to the quadriceps and glutes. This variation can help improve hip flexibility and strength.

  • Box Squat: The box squat involves squatting down to a box or bench, which helps to ensure proper depth and form. This variation is excellent for those looking to improve their squat technique and build strength in the lower body.

Once you get used to the smith machine squat, I always encourage my clients to move on to the traditional 45 pound barbell. But I will not cover that today. Just understand this article is geared towards beginner’s who want to know how to squat the right way without DOMs.

As I said in my optimal training article, that stands for delayed onset muscle soreness. With that out of the way, here are some tips to maximize your form on this exercise:

  • Focus on your depth and range of motion (after mastering the movement)

  • Drive up with power and press your feet, heels and midfoot like the floor is a leg press machine

  • Check your alignment and keep your chest and eyes up, never downward

  • Keep your torso upright to target specific muscle groups and allow for deeper movements

Here’s what you need to consider prior to squatting:

  • Foam rolling the lower body

  • Leg swings

  • Running in place or using the treadmill

That is how you properly warm-up to the smith machine squat. I can’t stress this enough. Warming up prevents injury my friends.

Safety Considerations

When performing a Smith machine squat, it’s essential to keep several safety factors in mind:

  • Proper Form and Technique: Maintaining proper form and technique is crucial to avoid injury and ensure effective muscle engagement. Focus on keeping your chest up, core engaged, and knees tracking over your toes.

  • Weight Selection: Choosing the right weight is important to prevent injury and ensure that you can perform the exercise with proper form. Start with a lighter weight and gradually increase as you become more comfortable with the movement.

  • Spotters: Having a spotter or using the safety bars on the Smith machine can help prevent injury in case of a failed lift. Don’t hesitate to ask for assistance if needed.

  • Warm-Up and Cool-Down: Proper warm-up and cool-down exercises are essential for preventing injury and improving overall performance. Incorporate dynamic stretches and mobility exercises before your workout, and static stretches afterward to aid in recovery.

By following these safety considerations, you can maximize the benefits of Smith machine squats while minimizing the risk of injury.

The Takeaway: Smith Machine Squats

I told you guys that I would tell you why this exercise in my mind has one major downside… That is it can mess with your knees.

And you hear me say in Alpha Body Blueprint course that I don’t encourage using the Smith machine on this move.

However, I understand that I need to address people who are not used to squatting with heavy weight.

This is the RARE CASE that I will encourage using the Smith machine because you need to get the movement down PRIOR to heavy barbell training.

Free weights, such as barbell squats, engage more stabilizing muscles and enhance core activation, providing a more effective overall workout.

They lead to better muscle development and functional strength. In contrast, Smith machines simplify balance and stabilization, which may reduce the effectiveness of the exercise.

Feel comfortable to leave any comments below if this has helped you and I’ll do my best to respond to any questions.
